Rowing is a full-body exercise: the legs drive, the back and core transfer power and the arms finish the stroke. Indoor rowers report power in watts, and the 2024 Compendium of Physical Activities ties energy cost to those watts, from 5.0 METs under 100 W up to 14.0 METs at 200 W and above. That makes rowing one of the easier activities to estimate accurately, provided you use your average watts rather than the peak. This calculator takes your average power band, weight and time and gives gross and net calories.
How to use the calories burned rowing calculator
- Enter your body weight in kilograms, pounds, grams or ounces.
- Choose the rowing power that matches what you did. The MET value is shown beside each option.
- Enter the minutes you spent.
- Read the gross and net calories, the hourly rate and the MET used.
Rowing power calories formula
Net calories = (MET − 1) × weight (kg) × time (hours)
Calories per hour = MET × weight (kg)
MET values are from the 2024 Adult Compendium of Physical Activities (Herrmann et al., J Sport Health Sci 2024;13:6–12). One MET is the energy you use sitting quietly, about 1 kcal per kilogram per hour. The values below range from 5 METs for “rowing machine, under 100 w, moderate” to 14 METs for “rowing machine, 200 w or more, very vigorous”.
The Compendium MET values include the energy you would use at rest anyway (1 MET). The “net” figure subtracts that resting share: (MET − 1) × weight × hours. Net calories are the better figure to compare with a food diary, because your daily calorie target already includes resting energy.
Worked example
A 80 kg person does “Rowing machine, 100–149 W, vigorous” for 20 minutes (Compendium code 02072, 7.5 METs).
- Gross: 7.5 × 80 × 20 ÷ 60 = 200 kcal
- Net: (7.5 − 1) × 80 × 20 ÷ 60 = 173 kcal
- Per hour: 7.5 × 80 = 600 kcal
Calories for 30 minutes by rowing power and body weight
| Rowing power | Compendium code | MET | 60 kg | 70 kg | 80 kg | 90 kg |
|---|---|---|---|---|---|---|
| Rowing machine, under 100 W, moderate | 02071 | 5 | 150 | 175 | 200 | 225 |
| Rowing machine, general, vigorous | 02070 | 7.3 | 219 | 256 | 292 | 328 |
| Rowing machine, 100–149 W, vigorous | 02072 | 7.5 | 225 | 262 | 300 | 338 |
| Rowing machine, 150–199 W, vigorous | 02073 | 11 | 330 | 385 | 440 | 495 |
| Rowing machine, 200 W or more, very vigorous | 02074 | 14 | 420 | 490 | 560 | 630 |
Using watts rather than pace
Rowing machine monitors show split time per 500 metres, stroke rate and watts. Watts are the most direct measure of work. A split of about 2:00 per 500 m is roughly 200 W and a split of 2:30 is roughly 104 W (watts = 2.80 ÷ (pace in seconds per metre)³, the conversion used by Concept2 ergometers). Choose the band that matches your average over the session, which is often lower than your best interval. Rowing calories are higher than many people expect at modest power: 100 to 149 W is already a vigorous 7.5 METs.
Technique affects both comfort and efficiency. A well-timed stroke uses the legs for most of the power; pulling mainly with the arms tires you faster and lowers the average watts. Time in rest between intervals is not rowing time.
Getting more from your sessions
- Read average watts, not peak watts, from the monitor.
- Count active minutes. If you row intervals, add up only the work periods or use the overall average.
- Mind your back. Keep the spine neutral and learn the sequence of legs, back, arms.
- Mix steady and hard efforts. Steady rows build endurance; short intervals raise calories per minute.
Limits of the estimate
MET values are averages for healthy adults, so real energy use varies with fitness, technique, conditions and body composition by 10 to 20 percent or more. Compare activities with the Calories Burned Calculator and the MET Calculator, or see the Calories Burned Elliptical Calculator and Calories Burned Cycling Calculator. To plan your daily intake use the Calorie Calculator and TDEE Calculator.

Frequently asked questions
How many calories does rowing burn in 20 minutes?
For an 80 kg person, rowing at 100–149 W (7.5 METs) burns about 200 kcal in 20 minutes; at 150–199 W (11.0 METs) about 293 kcal; at 200 W or more (14.0 METs) about 373 kcal.
Is the rowing machine good for weight loss?
It burns a lot of energy per minute and works large muscle groups, so it is efficient for time. As always, weight change depends on total energy balance and consistency.
Why is my monitor’s calorie number higher?
Rowing monitors estimate calories from watts with their own formula, which often differs from MET-based estimates. Pick one method and use it consistently.
What watts should a beginner aim for?
Most beginners average under 100 W comfortably. Focus on technique and a steady stroke before pushing the power.
